Does the Reverse Plank Undo a Day of Sitting?

I’m seeing a lot of hype about how the reverse plank is the antidote to sitting. The exercise is great, genuinely, but it isn’t the cure that it’s being marketed as. Find out why below!
Sorry, the reverse plank won't undo a day of sitting, and neither will any other exercise. But it's a legitimately good exercise for your lower back and posterior chain, and the reasoning behind the claim has some merit that’s worth digging into.
I really like reverse planks - and here’s why
First off, what the heck is a reverse plank? You’ve probably heard of a front plank, or just planks for short. This is like that, but reversed (insightful, I know).

In the image above you can see two variations. The easier version is shown on top and the more advanced version at the bottom. I was shocked when I first tried the harder variation. It was humbling. I was only able to hold for about 10 seconds the first couple tries. The position is simple: plant your hands or forearms into the ground, put your heels on the ground, and push like hell to thrust your hips and bum off of the ground. Then fight to hold that position. It’s a simple yet challenging exercise that I’ll be adding to my routine as well as my programs. Anyways, back to the sitting cure argument:
The mechanical argument is logical. The reverse plank loads your erector spinae, the columns of muscle running either side of your spine, more effectively than a standard front plank [1]. It drives your hips into extension while a chair holds them folds them into flexion. It opens the chest your chair has been rounding all day. If you set out to design the mechanical opposite of sitting, you'd land somewhere very close to the reverse plank.
A study had 9 recreationally trained adults perform reverse planks, front planks and foam rolling with EMG sensors reading their muscle activity [1]. The reverse plank beat the front plank for back activation down at the lumbosacral level, where your spine meets your pelvis, and higher up the lumbar spine too. No surprises here. Flipping from the front plank to being supine requires strong muscular input from the glutes, spinal erectors, and mid/upper back muscles to keep the shoulders from rounding into internal rotation and collapsing.
There seems to be a postural effect too. Another study took people with forward shoulder posture, had them do five sets of 30-second reverse plank holds, and then re-measured their shoulder angles [2]. Their shoulder angles improved. Ultrasound showed the serratus anterior and lower trapezius, the muscles that pull your shoulder blades down and around your ribcage, had thickened, while pec major and upper trapezius, the ones that hunch you forward and hike your shoulders up, had thinned. Now, this study was not a lengthy training intervention. They measured these changes pre-post a few sets of reverse planks on the same day. So these are not permanent adaptations but they prove at least an acute postural effect exists. I’d be interested to see a longer study examining the effects.
Where the “cure to sitting” claims fall short
The costs of extended sitting are not just rounded shoulders, tight hips, and a slumped posture. Staying the same posture causes tissue creep and increases injury risk. We expend less energy and inch farther and farther away from our natural state of movement, when sitting.
So you get the point. Reverse planking can’t undo hours of prolonged sitting. The cure to that is to replace prolonged sitting with broken up sitting and movement. The jump that doesn't hold up is when people equate reverse planks being the "opposite posture" of sitting as the “antidote” or “cure” to undo sitting.
The reverse plank can undo the shape of sitting. It can't undo the hours.
With that being said, the evidence for the effects of reverse planks are still quite limited and I’d love for their to be more information about it. If you search PubMed (most common research paper database) for "reverse plank", you get six papers. That's the whole literature. The evidence isn't against the exercise. There just isn't much of it yet, in either direction.
Sitting is a dose problem
Back in May I wrote about why the standing desk alone doesn't fix back pain, and the same logic applies here. The problem with sitting is how long we do it. The shape you hold while you're there matters much less than the dose.
An interesting study set out to examine how much activity offsets sitting for over 8 hours a day [3]. Roughly 60 to 75 minutes of moderate activity, every day. This is important: they looked at reduction in all-cause mortality (deaths from any cause), not back pain outcomes, or outcomes specifically related to sitting. As a biomechanist, I can tell you surely that the effects of sitting daily are not fully reversed by regular exercise. There’s a cost that can’t quite be refunded. 60-75 minutes per day is also a lot more activity than a few 20-30s reverse plank holds. An umbrella review published this year, 30 reviews covering 2.7 million people, found sitting time carries a risk of its own that stays significant even after you account for how much someone exercises [4]. You can't fully train your way out of a chair.
What to actually do about it
Don’t get me wrong. These interventions help, just maybe not how or how much they’re advertised. Here’s some simple things to try next week:
- Set a 30-40 minute timer if you work a desk job.
- Stand and move for a couple minutes when it goes off. It’s simple: move a bit and do it often.
- Reset it and go again. Interrupting the sedentary time is more important than you think. I had bad back pain when I was glued to my chair studying for my PhD comprehensive exams…which were about spinal health. Ironic, I know.
- Try the reverse plank. Use it as a finisher, 2-3 sets of 20 to 30 seconds 2-3 times per week. Drop to your forearms if you can easily hold the posture on your hands. If it is too difficult, then prop your hands/arms onto a couch and put your heels on the floor still.
- This is still a great exercise and can potentially help with posterior chain fatigue that leads to poorer postures while sitting. Don’t throw the baby out with the bath water.
